How Many Calories to Bulk On: Sizing the Surplus and Tracking It
A bulk fails in the same two ways every time: the surplus is too big or the protein is too low. Here is how to size both, and what to track to catch drift early.
Most people asking how many calories to bulk on are asking the wrong question first. The surplus is the second number. The first is how fast you can build muscle at all, because the surplus only needs to be big enough to support that rate, and every calorie past it becomes fat.
That ceiling is low. A well trained lifter gains muscle in ounces per week, so the usual 500 calorie daily surplus hands them roughly a pound of weight gain a week against a muscle ceiling of maybe a quarter of that. The rest goes somewhere, and it is not into the biceps.
Find Maintenance Before You Add Anything
You cannot add 300 calories to a number you do not have. Most failed bulks start here: someone estimates maintenance from a calculator, adds 500, and never checks whether the original estimate was right.
Run a TDEE estimate and treat it as a hypothesis. Then eat at that number for ten to fourteen days while logging honestly and weighing yourself most mornings. If the weekly average holds steady, your estimate was good. If it drifts up or down, your real maintenance is the estimate plus or minus roughly 100 calories for every 0.1 kg per week of drift.
This step feels like a delay. It is also what lets you steer the bulk later instead of just reacting to it. The case for spending real time at maintenance is made at greater length in maintenance calories, the underrated phase.
How Fast Muscle Actually Comes On
Training age dominates everything. The same surplus that is appropriate for a first-year lifter is far too aggressive for someone five years in. Off-season guidance for bodybuilders lands in the same place: 0.25 to 0.5% of bodyweight a week for novice and intermediate lifters, and the bottom of that range once you are advanced.

For a 180 lb lifter in year two, 0.25% is about 0.45 lb a week. Supporting that does not take 500 extra calories a day. It takes closer to 150 to 250.
The percentage targets matter more than the absolute ones. A 130 lb lifter and a 220 lb lifter chasing the same "half a pound a week" are running very different bulks, and the smaller one is running a much more aggressive one relative to their frame.
What the Controlled Surplus Research Shows
The useful finding: past a certain point, the extra calories in a bigger surplus mostly end up as fat.
A trial in 39 elite athletes compared a structured surplus with nutritional counselling against letting athletes eat freely over an eight to twelve week block of resistance training. The counselled group ate about 600 calories a day more and gained more weight, but the lean mass gain was no different between the groups. The extra calories went to fat mass, up roughly 15% against 3% in the free-eating group. Both groups trained the same way.
A broader review asked whether a surplus is required at all, and its answer was that nobody has established how big it needs to be. Energy above maintenance is clearly anabolic. But the textbook numbers come from the energy assumed to be stored in the new tissue, and the sweet spot between muscle gain and fat gain has never been validated in a resistance training population.
There is also the recomposition case. Untrained lifters, people carrying more body fat, and anyone returning after a layoff can add muscle at or slightly below maintenance. If you fall into one of those groups, the surplus question is premature. Train and eat enough protein, then look again in three months.
Protein Is the Number That Is Not Negotiable
A meta-analysis of 49 resistance training trials put the point of diminishing returns for protein at 1.62g per kilogram of bodyweight per day, with the confidence interval reaching up toward 2.2g. Past that, the extra protein does not appear to buy additional lean mass.
For a 180 lb (82 kg) lifter that is about 130g minimum, 180g at the top of the range. Hitting that consistently is mostly a logging problem, because protein is the macro people overestimate by eye.

Browse high-protein foods by calorie density if you are struggling to hit the target without blowing past your calorie ceiling. That is the actual constraint in a controlled bulk: the surplus is small, so the protein has to arrive cheaply.
Carbohydrate takes what is left after protein and a reasonable fat floor. The same off-season review puts fat at 0.5 to 1.5g per kg, so treat the bottom of that as the floor rather than the target. Carbohydrate is training fuel, and squeezing it to make room for more fat tends to backfire during a gaining phase. Split the macros once the calorie target is fixed.
What to Track, and How to Read It
Four measurements, checked at different frequencies.
Weigh yourself most mornings, same conditions and same scale. Any single reading is noise. The weekly average is the signal, and you steer by the week-over-week change in that average.
Calories and protein both get logged daily, and the reason is the same for both: a small surplus has almost no room for a miss. Being 200 calories under target on a 250 calorie surplus wipes the surplus out, which is why gaining phases fail from unlogged under-eating more often than people expect. Protein goes wrong in the other direction. Miss it by 30g a day for a month and you change what the weight you gained is made of.
Waist, weekly. The cheapest fat-gain signal available. If bodyweight is climbing at your target rate and the waist holds steady or close to it, the composition is fine. A waist climbing faster than the weight means the surplus is too big.
Do not eat back your training calories on top of your surplus. Your TDEE estimate already includes your training. Adding the calories burned lifting as a bonus on top of a surplus is how a 250 calorie bulk quietly becomes a 600 calorie one. Setting the Numbers
1. Establish maintenance over two weeks. Log everything, weigh most mornings, take the weekly average. Adjust the calculator's number to match reality.
2. Pick a weekly rate from the table above. The rate is the goal, and the surplus is whatever produces it.
3. Convert rate to calories. Roughly 500 calories a day produces about a pound a week of weight gain, so scale from there. A 0.25 lb per week target is around 125 calories a day. A 0.5 lb target is around 250. Start at the low end.
4. Set protein, then fat, then carbohydrate. Protein at 1.6 to 2.2 g/kg, fat at no less than 0.5 g/kg, carbohydrate takes the remainder.
5. Hold for three weeks before judging. Two weeks is not enough to separate the trend from water weight and the ordinary variance of a body. Three weeks of daily weigh-ins gives you three weekly averages, which is the minimum to see a line.
6. Adjust by 100 to 150 calories at a time. Gaining faster than target means the surplus is too big. Not gaining at all after three consistent weeks means it is too small, or that your logging is drifting.
When to Stop
Bulks are supposed to end. Two signals say when.
The first is body fat. Most people should end a gaining phase before it gets uncomfortable. A leaner starting point improves how the next surplus partitions, and the longer a phase runs the more of the added weight is fat by the end of it.
The second is that the gains stop. If bodyweight is climbing on schedule and the lifts have been flat for a month, the extra weight is no longer buying anything. That is a training problem, not a nutrition problem, and eating more will not fix it.
When you do end it, spend a few weeks at maintenance before you cut. Whether the muscle you built stays on you is largely settled during that stretch.
